Outdoor full-body training

Use only firm supports, safe ground and a time without intense heat. The session includes preparation and supplementary low-load movements. You may split them up or shorten the session according to tolerance.

Prepare your workout

Equipment
Fixed bench, Step and Dry floor; Stable wall for supplementary exercises
Before you choose
Choose a variation and load you can control. Match the range to your ability.
Intensity
Keep 2–3 reps in reserve and extend rest if needed.
Warm-up
Before the session, complete one gentle round of the three listed movements. Allow about 6 minutes for preparation, transitions and rehearsing the first exercise; extend this if needed. Rehearse the first exercise with light resistance before its sets, keeping breathing comfortable.

Duration is approximate. Prepare your equipment and take the indicated rests; needing more rest can make the workout longer.

PREPARE TO MOVE

Your warm-up

Start with this gentle preparation before your working sets. The listed duration includes the warm-up.

  1. Unloaded hip hinge

    1 × 6 gentle repetitions

    Stand a short distance in front of a wall, facing away, knees slightly bent. Send your hips back to lightly touch the wall as you hinge forward. Push through your feet to stand without moving them.

    What you train: Teaches hip-back movement and trunk coordination before loaded hinging.

  2. Bodyweight squat

    1 × 6 gentle repetitions

    Stand with your feet comfortably apart. Bend your hips and knees with weight shared between both feet. Push through the floor and straighten your legs to stand.

    What you train: Strengthens legs and glutes and trains hip-knee coordination when lowering.

  3. Supported lateral weight shift

    1 × 6 gentle repetitions

    Stand with feet slightly apart and one hand on a fixed support. Shift weight to one side, bending that knee without lifting either foot. Return through centre with control and repeat the same range on the other side.

    What you train: Trains sideways weight transfer and foot control.

  1. Stable step-up

    How to do it
    1. Place your whole foot on a low, firm, non-slip step.
    2. Push through that leg to raise your body onto the step.
    3. Step down slowly, controlling the foot that meets the floor.
