Basketball · ball control and shooting footwork

Nine blocks of coordination, direction changes and set-foot shooting. Partners can alternate shooting, rebounding and guiding. The session includes preparation and supplementary low-load movements. You may split them up or shorten the session according to tolerance.

Prepare your workout

Equipment
Two balls, Five cones, Basket and Sideways space
Before you choose
Basic control with both hands, pivots and close-range shots; pain-free braking. For minors, a coach adapts ball, basket, opposition and amount to age, maturation and weekly load; these minutes are not an automatic prescription for adolescents.
Intensity
Effort 4–5/10; prioritise soft landings and braking.
Warm-up
Before the session, complete one gentle round of the three listed movements. Allow about 6 minutes for preparation, transitions and rehearsing the first exercise; extend this if needed. Rehearse the first exercise with light resistance before its sets, keeping breathing comfortable.

Duration is approximate. Prepare your equipment and take the indicated rests; needing more rest can make the workout longer.

PREPARE TO MOVE

Your warm-up

Start with this gentle preparation before your working sets. The listed duration includes the warm-up.

  1. Active walking

    60–90 s at a comfortable pace

    Choose a clear, safe area and start walking at a comfortable pace. Take regular steps with your arms moving naturally. Keep a pace that allows conversation and slow down to finish.

  2. Controlled lateral movement

    2 short walking lengths, stopping with control

    Stand on level ground with clear space on both sides. Take short, controlled sideways steps without crossing your feet. Brake to a steady stop, then change direction.

  3. Gentle wrist mobility

    1 × 6 gentle repetitions

    With relaxed arms, gently open and close your hands without maximum squeezing. Make small wrist circles within a comfortable range. Reverse direction and finish by relaxing hands and forearms.

  1. Stationary crossover at different heights

    3 × 20 s with changes in height

    How to do it
    1. Stay still with feet apart, soft knees and the ball in front.
    2. Bounce diagonally to the other hand and back, keeping your chest forward.
    3. Alternate low, knee-height and slightly higher crossovers with control.

    What it trainsTrains changes of hand at different heights with stable foot positioning.

    Without moving your feet, switch the ball from one hand to the other in front of your body. Practise low first, then at knee height and finally a little higher.

  2. Partner mirror dribbling

    4 × 25 s alternating the leader

    How to do it
    1. Face each other with a ball each, leaving enough distance and sideways room.
    2. Keep dribbling while copying the leader's changes of hand and height.
    3. Add sideways steps when controlled; swap leaders after the set.

  3. Five-cone zigzag dribble

    3 out-and-back trips

    How to do it
    1. Set five cones in a line with braking space; wait until the route is clear.
    2. Dribble in a zigzag, changing hands with each change of direction.
    3. Turn with enough room at the last cone and return without rushing blindly.

  4. Quarter-turn reverse pivot

    2 sequences per foot

    How to do it
    1. Hold the ball, choose a pivot foot and check the space behind you.
    2. Step the free foot back for a quarter-turn while keeping the pivot fixed.
    3. Complete four turns, regain balance and change feet.

  5. Inside-foot turn towards the basket

    2 × 4 attempts per side

    How to do it
    1. From one side of the lane, move sideways and plant the foot nearest the basket.
    2. Swing the outside leg around that foot to face the basket.
    3. Check your balance; add a shot once you control the turn without a ball.

  6. Close-range shot with guide hand

    How to do it
    1. Stand near the basket with shooting hand below the ball and guide hand beside it.
    2. Extend legs and shooting arm; the guide hand supports without pushing.
    3. Hold the follow-through and collect the rebound when space is clear.
