A second beginner option with nine blocks and 14 sets. Adds rows, arms and hip control without reaching your repetition limit. The session includes preparation and supplementary low-load movements. You may split them up or shorten the session according to tolerance.

Prepare your workout

Equipment
Horizontal leg press, Leg-extension machine, Seated row machine, Chest-fly machine, Abductors and Cable pulleys; Stable wall for supplementary exercises
Before you choose
Use once you can adjust basic machines. Alternate with the other beginner session, leaving at least one recovery day between them.
Intensity
Keep 3 reps in reserve. Machines guide movement, but load remains an individual choice.
Warm-up
Before the session, complete one gentle round of the three listed movements. Allow about 6 minutes for preparation, transitions and rehearsing the first exercise; extend this if needed. Rehearse the first exercise with light resistance before its sets, keeping breathing comfortable.

Duration is approximate. Prepare your equipment and take the indicated rests; needing more rest can make the workout longer.

PREPARE TO MOVE

Your warm-up

Start with this gentle preparation before your working sets. The listed duration includes the warm-up.

  1. Active walking

    60–90 s at a comfortable pace

    Choose a clear, safe area and start walking at a comfortable pace. Take regular steps with your arms moving naturally. Keep a pace that allows conversation and slow down to finish.

  2. Supported standing hip extension

    1 × 5 gentle repetitions per side

    Stand beside a firm support and hold it for stability. Move one leg slightly back without leaning your trunk. Return with control and complete the other side.

    What you train: Strengthens the glutes through hip extension with a still trunk.

    1 × 6 gentle repetitions

    Stand beside a firm support with weight shared between both feet. Slowly raise both heels without shifting forward. Lower with control until your whole feet are grounded.

  1. Horizontal leg press

    How to do it
    1. Adjust the seat: back and pelvis supported, whole feet on the platform.
    2. Push the platform away without snapping your knees straight.
    3. Lower slowly; stop before your pelvis lifts.

  4. Leg-extension machine

    1. Adjust the seat: knees aligned with the pivot, roller above your ankles.
    2. Keep back and thighs supported and straighten your knees without throwing the weight.

  6. Cable-bar triceps pushdown

FINISH THE SESSION

Finish and prepare your next step.

Walk gently for 2–3 minutes and record load, reps and how you felt. Stop if a set causes pain or dizziness. Duration includes preparation and rest; do not shorten breaks to finish sooner.

How to progress

Complete the top of the rep range with stable technique and 3 reps in reserve in two sessions. Then add only the smallest increment and return to the lower end. Keep the load if that increase is too large.
